Running injury-free comes down to consistency in a few key areas: Build volume gradually Increase weekly mileage by no more than ~10% per week Follow hard/easy patterns — don't stack intense efforts back to back Every 3-4 weeks, take a lighter "cutback" week Strength and mobility 2x/week strength work, especially hips, glutes, and calves — weak glutes and calves are behind a lot of common running injuries Add mobility/dynamic stretching before runs, static stretching after Watch your form and gear Aim for a cadence around 170-180 steps/min — overstriding is a common injury driver Replace shoes every 500-800 km, or sooner if you notice uneven wear Run on varied surfaces when you can; too much hard pavement adds repetitive stress Recovery basics Sleep is when tissue actually repairs — 7-9 hours matters more than most people think Don't run through sharp or localized pain — dull general fatigue is normal, a sharp spot that gets worse is not Take at least one full rest day a week Listen to early warning signs Tightness that doesn't loosen up after a mile Pain that changes your stride Soreness that's asymmetrical (one side only) Any of those is a signal to back off before it becomes a real injury.
